Amoila Cesar’s BeachBody 645 Workout Program Review
Known for his work with professional athletes and his engaging live classes, Amoila Cesar’s 645 Workout Program was named for its commitment to six days of training per week and having each session last 45 minutes.
I have followed professional strength and conditioning programs throughout my basketball career, but Amoila Cesar’s 645 Workout Program is one of the few commercial fitness plans I regularly return to.
After using 645 extensively alongside my basketball training and completing more than 2,000 total workouts through the BODi App, I believe it is one of the platform’s best programs for building functional strength, mobility, conditioning, and exercise consistency.
What makes 645 different is not that every workout destroys you.
Instead, the program takes movement preparation, coaching, progression, and recovery more seriously than nearly all follow-along home workouts I have tried.
It is not perfect, and it will not replace individualized coaching, rehabilitation, or sport-specific programming.
However, the 645 Workout Program by Amoila Cesar is a strong option for active adults, former athletes, intermediate exercisers, and motivated beginners who want a structured home workout plan.
My Quick Verdict: 645 is my favorite overall BODi program because it combines four weekly strength and power sessions with dedicated mobility, multidirectional cardio, long active warm-ups, modifications, and scheduled deload weeks. The main drawbacks are the six-day commitment, 45-minute sessions, equipment requirements, and lack of individualization.
My Rating: 4.8 out of 5

What is the 645 Workout Program?
The BeachBody 645 Workout Program is a meticulously structured fitness regimen created by Amoila Cesar, aimed at delivering transformative results through a balanced approach to training.
The program’s name signifies its core structure: six days a week, 45 minutes a day, for 13 weeks.
Designed for individuals seeking to build strength, improve mobility, and enhance overall fitness, the 645 Workout Program integrates various workout types to ensure comprehensive physical development.
In my opinion, this program is suitable for intermediate fitness levels and works well for those focusing on strength, mobility, flexibility, athletic training, and weight loss.
However, both beginner and advanced trainees can also do the 645 programs because there are a lot of progression and regression exercises shown, making it suitable for more and less advanced individuals.
Participants can expect a mix of full-body strength workouts, mobility sessions, and cardio exercises, each incorporating an approximately 10-minute dynamic warm-up to prepare the body for the work ahead.
The 645 Workout Program is accessible through Beachbody On Demand, making it easy to follow along from the comfort of home.
With a strong emphasis on progressive overload, variety, and proper technique, the 645 Workout Program is structured to keep participants engaged and progressing throughout the 13 weeks.
By the end of the program, individuals will not only see visible physical changes but also feel stronger and more energized, ready to take on new fitness challenges.
Who Is the 645 Workout Program Best For?
645 works best for people who want a complete training structure without writing their own program. It provides enough variety to develop multiple aspects of fitness while keeping the weekly format predictable.
I Recommend 645 Most For:
- Intermediate exercisers who want balanced strength and conditioning
- Motivated beginners willing to follow the modifier
- Former athletes rebuilding broad, well-rounded fitness
- Active adults who value mobility as much as intensity
- People who want a structured home workout plan
- Couples or family members training together at different ability levels
- Gym users who prefer guided sessions but have basic equipment available
- Athletes using it as general preparation or supplemental training
645 May Not Be the Best Choice If You:
- Cannot realistically train for 45 minutes on six days each week
- Prefer short, fast-paced workouts with minimal coaching
- Do not own dumbbells or loop resistance bands
- Need rehabilitation or pain-specific programming
- Train primarily for maximal strength, powerlifting, or Olympic lifting
- Need highly individualized sport-performance programming
- Dislike trainers who explain technique and communicate throughout workouts

Structure of the 645 Workout Program
The 645 Workout Program is carefully designed to ensure balanced and progressive training, providing a well-rounded approach to fitness.
The program is divided into distinct phases and follows a weekly schedule that incorporates various types of workouts to address all aspects of physical fitness.
The Complete 645 Weekly Schedule
The exercise selection changes as you progress, but the weekly training categories remain consistent throughout the 13 weeks.
| Day | Workout | Primary emphasis |
|---|---|---|
| Monday | Lower Body Strength | Full-body resistance training with additional lower-body emphasis |
| Tuesday | Total Body Power | Faster, more explosive total-body movements |
| Wednesday | Mobility & Stability | Breathing, activation, mobility, stretching, and controlled movement |
| Thursday | Upper Body Strength | Full-body training with additional chest, back, shoulder, and arm emphasis |
| Friday | Total Body Tempo | Controlled repetitions and deliberate lifting tempos |
| Saturday | Cardio 45 | Multidirectional conditioning, speed, agility, and cardiovascular work |
| Sunday | Rest | Recovery before beginning the next training week |
The strength days are not traditional bodybuilding splits in which only one region of the body works.
Most are better understood as total-body sessions with a particular emphasis.
That approach is useful for general fitness, but people also completing heavy basketball practices, running, or separate lifting sessions need to consider the combined weekly workload.

How the Four Stages of 645 Work
The program is divided into four stages. The first three stages last four weeks each, and the final stage is Performance Week.
Stage 1: Weeks 1–4
Stage 1 establishes the program’s foundational movements, coaching language, and weekly rhythm.
It gives you time to learn the exercises, select appropriate dumbbell loads, and build tolerance for the six-day schedule.
Week 4 is a deload week.
The intensity can remain meaningful, but the total volume is reduced to create a better transition into the next stage.
Stage 2: Weeks 5–8
Stage 2 increases the challenge through exercise progressions, volume, loading, and more complex movement combinations.
Your ability to track dumbbell selections becomes more important here.
Week 8 is another deload week.
Stage 3: Weeks 9–12
Stage 3 contains the most developed versions of the program’s movements and training demands.
By this stage, the earlier coaching and repetition should make the exercises feel more familiar even as the sessions become more challenging.
Week 12 provides the third deload.
Stage 4: Performance Week
Week 13 is designed to bring the program together and let you apply what you developed across the previous stages.
The value of this structure isn’t simply that later workouts get harder.
It provides planned periods for learning, progress, volume reduction, and demonstrating improvement, rather than demanding maximal effort every day.
What Are the 645 Workouts Actually Like?
645 workouts usually feel more instructional and deliberate than the fast-moving home workouts associated with some older Beachbody programs.
Amoila spends considerable time explaining positioning, intent, and execution.
That is valuable when you want to improve movement quality, but it creates one of the program’s main tradeoffs: people who already know every exercise and want minimal talking may sometimes find the pace slow.
Strength and Power Workouts
Four weekly sessions focus on resistance training, power, or hypertrophy-oriented work.
The program uses different repetition targets, tempos, loading strategies, unilateral exercises, compound movements, and stability challenges.
These workouts can support strength and muscle development when the available dumbbells remain challenging as you progress.
Resistance-training results depend on factors such as effort, volume, load, exercise selection, nutrition, and recovery, so completing the videos does not guarantee a particular physique change.
For advanced lifters, dumbbell availability may become the limiting factor.
If your heaviest weights no longer challenge the intended movement, the app cannot automatically solve that equipment problem.
Mobility and Stability Workouts
Wednesday’s Mobility & Stability workout is one of the main reasons I value 645 so highly. It does not treat mobility as a rushed stretch added after the “real” workout.
The session uses breathing, controlled movement, activation, stability, stretching, and mobility drills as a complete training day.
I have found these workouts especially helpful for maintaining my ankles, shoulders, hips, and back after years of professional basketball.
Mobility work should not be described as guaranteed injury prevention.
Its more defensible value is helping you practice usable ranges of motion, body control, and movement options that can support the rest of your training.
Cardio 45
Saturday’s Cardio 45 sessions emphasize multidirectional conditioning, footwork, coordination, speed, agility, and repeated higher-intensity efforts.
I often return to these sessions when I want conditioning that feels more athletic than steady-state cardio.
However, I adjust the workload when basketball practices, games, jumping, or sprinting already place substantial demands on my legs.
My Personal Experience and 645 Results
As you can on the picture above, I recently did the Cardio session from Week 5 of the 645 program and burned approximately 675 calories during the 45 minute workout.
Based on my needs as a professional basketball player, I often re-do the Cardio workouts from the 645 program because they are excellent for developing my overall conditioning, speed, agility, joint stability, and tendon stiffness.
I began using 645 because I wanted a complete workout program that could supplement professional basketball training without requiring me to plan another session from the beginning.
After only a few workouts, it became one of my favorite programs on BODi.
My most meaningful results were not a dramatic before-and-after change in weight.
The value was feeling stronger through my shoulders, moving better, maintaining conditioning, and having a reliable system I could use in an apartment, hotel, home gym, or basketball facility.
My Shoulder Strength and Mobility
I have dealt with shoulder problems for much of my basketball career, including a previous left posterior labral injury.
Over time, pain, compensation, and inconsistent upper-body training led to a loss of strength and confidence in certain positions.
The combination of controlled resistance work, longer warm-ups, shoulder stability exercises, and mobility sessions in 645 helped me rebuild strength and feel more comfortable through a wider range of movements.
That is my personal experience, not evidence that 645 treats labral injuries or replaces physical therapy.
Training With My Wife
One of the best demonstrations of 645’s scalability is that my wife and I can complete the same workout together.
I can select heavier dumbbells or advanced options while she uses different weights and modifications.
That allows two people with different training histories to share the same structure without pretending they need identical workloads.
How I Fit 645 Around Basketball Training
I do not automatically follow all six sessions when my professional basketball workload is high.
Practices, games, strength training, sprinting, jumping, and injury-management work must remain part of the total calculation.
Depending on the week, I may use a complete 645 session, repeat a favorite Cardio 45 workout, select Mobility & Stability, or borrow a workout that fills a gap in my current plan.
For someone using 645 as the primary workout program, following the calendar makes sense.
For an athlete already managing a demanding sport schedule, the intelligent choice may be to integrate selected sessions rather than stacking the full plan on top of everything else.
My most important result: 645 made it easier for me to train strength, mobility, conditioning, and movement quality consistently without creating every session myself.
645 Workout Program Pros and Cons

| Pros | Cons |
|---|---|
| Balanced strength, power, mobility, and cardio | Requires six workout days per week |
| Detailed coaching and exercise cues | Most sessions require approximately 45 minutes |
| Modified and advanced exercise options | Requires several dumbbell loads and Power Loops |
| Progressive 13-week structure | Cannot assess your movement or pain individually |
| Deload weeks and a dedicated mobility day | Coaching may feel slow or talk-heavy to some users |
| Suitable for shared workouts at different ability levels | May not provide enough heavy loading for advanced strength goals |
| Useful at home, in basic gyms, and while traveling | Not a replacement for rehabilitation or sport-specific coaching |
How to Get Started with the 645 Workout Program
The 645 Workout Program is straightforward and accessible, thanks to Beachbody’s comprehensive resources and support.
However, you do need some equipment for this online workout program.
So, here’s my breakdown of what you need to get started and set yourself up for success:
Necessary Equipment

To participate in the 645 Workout Program, you’ll need a few key pieces of equipment:
- Dumbbells: Light, medium, and heavy dumbbells are essential for the strength training workouts. These allow for progressive overload and ensure you can challenge your muscles effectively.
- Power Loops: These next-generation resistance bands come in two levels (grey for lighter resistance and black for heavier resistance). Their wider design and grippier texture make them ideal for a variety of exercises, helping you build strength and stability.
- Mat: A workout mat is recommended for comfort during floor exercises.
- Foam Roller and Pull-Up Bar: These are useful for select bonus workouts and recovery sessions.
Accessing the Program
The 645 Workout Program is available on Beachbody On Demand, where you can stream the workouts anytime, anywhere.
Personally, I signed up for a yearly BODi.com subscription because I have found that they offer the best online workouts for my needs.
I have found a lot of great workouts on BeachBody.com, and I often combine the workouts from the 645 programs with other mobility or foam-rolling workouts.

Tips for Beginners
If you are a beginner in the health and fitness world, the 645 program is a great place to start, but there are still some additional keys to success you should remember.
Setting Realistic Goals
Before starting the program, take some time to set realistic and achievable fitness goals.
The SMART goal formula works well.
Whether your aim is to build muscle, lose weight, or improve flexibility, having clear objectives will help keep you motivated and focused.
Maintaining Consistency
Consistency is key to seeing results.
If you are considering the 645 program, commit to the six-day-a-week schedule and make the workouts a non-negotiable part of your day.
Utilize the 13-week calendar provided in the program materials to stay on track and monitor your progress.
Tracking Progress
If you are doing the 645 program, I highly suggest you use a workout log book or use the provided Dumbbell Trackers to record your weight selections and track your progress over the weeks.
This will help you see your improvements in strength and ensure you are continually challenging yourself.
Nutrition Support
As I’ve seen in my own career, nutrition plays a critical role in achieving your fitness goals.
The Quick Start Nutrition Guide offers valuable tips on upgrading your eating habits to optimize workout performance by creating healthier long-term habits.
Additionally, Beachbody’s Portion Fix and 2B Mindset programs provide structured nutrition plans to support your journey.
However, you can also learn a lot of nutrition advice by exploring my website.
Whether you want to gain muscle or lose weight, there are many nutrition tips in the articles on my website that I believe can provide a lot of help for most people.
Is 645 Good for Building Muscle?
645 supports muscle growth by including four weekly resistance-oriented workouts and creating opportunities to increase dumbbell loads, repetitions, control, and exercise difficulty.
However, it is not a pure bodybuilding program.
Its weekly plan also includes time for mobility, power, stability, and cardio, making it more balanced but less specialized than a program designed solely to maximize hypertrophy.
For general exercisers, that balance may be an advantage.
Advanced lifters whose only goal is maximizing muscle mass may prefer a more targeted hypertrophy training program with heavier equipment and more precise volume tracking.
Is 645 Good for Weight Loss?
645 can support weight loss by increasing weekly physical activity, developing muscle, and providing a consistent exercise schedule.
It does not independently guarantee weight loss because changes in body mass still depend heavily on energy intake, total activity, adherence, sleep, and individual circumstances.
I would not choose 645 solely because a promotional testimonial shows a large weight change.
I would choose it because its combination of resistance training, cardio, mobility, and structure can help build a more active, easier-to-sustain routine.
Use my sports nutrition basics guide or an appropriate nutrition plan to support your goal rather than relying on workout calorie estimates alone.
Does 645 Improve Mobility?
Mobility is integrated more deliberately into 645 than in most commercial workout programs I have used.
It appears in the active warm-ups, exercise selection, stability challenges, and dedicated Wednesday session.
Your results will depend on your starting point and how well the drills address your actual restrictions.
Someone with a specific joint injury or neurological limitation may need a clinician or coach to identify why a movement is restricted.
How Much Does 645 Cost?
645 is currently included in the complete BODi membership library.
As of September 7, 2026, BODi lists complete annual access at a promotional first-year price of $119, renewing at $179 every 12 months unless canceled.
BODi also lists complete monthly access with a seven-day free trial followed by $19 per month.
Subscriptions begun through a free trial are excluded from BODi’s advertised 31-day money-back guarantee, and additional conditions apply (BODi, 2026).
Prices, free gifts, trials, regional availability, and subscription terms can change.
Confirm the exact price and automatic-renewal information at checkout before purchasing.
The annual plan offers better value if you expect to use other programs, mobility sessions, and recovery content throughout the year.
The monthly option reduces the initial commitment if you want to test whether the format fits your life.

How to Get Better Results From 645
1.) Choose Honest Starting Weights
Your dumbbells should make the target work challenging without causing technique to deteriorate. Record the weights you use so future increases are deliberate instead of random.
2.) Treat the Warm-Up as Part of the Workout
Do not skip the first eight to 15 minutes simply because the movements look less intense. That section teaches positions and prepares you for the work that follows.
3.) Use “the Modifier” Without Ego
A modified exercise is useful when it lets you maintain control and train the intended pattern.
Progress toward the standard or advanced option when your current execution justifies it.
4.) Respect the Deload Weeks
Do not add unnecessary volume because a deload workout feels more manageable.
Reduced volume is part of the progression, not a failed training week.
5.) Track More Than Body Weight
Record dumbbell loads, modifications, movement quality, repetitions, energy, and how your body feels.
Strength, control, consistency, and mobility improvements may appear even when scale weight changes slowly.
6.) Adjust for Other Training
Basketball, running, sports practices, physical work, and separate gym sessions all contribute to fatigue.
Modify the 645 schedule when the combined workload becomes greater than you can recover from.
7.) Support the Program With Nutrition and Sleep
Training provides the stimulus, but progress also depends on sufficient protein, total energy, micronutrients, hydration, and recovery.
Avoid treating any BODi supplement as a requirement for completing the program.
